How to Calculate Macros (Protein, Fat and Carbs)

Two people eat the exact same 2,500 kcal a day. One mostly gets it from rice, lentils, yoghurt, and chicken; the other from deep-fried snacks and sweet drinks. Same energy, wildly different bodies over the months. That's the whole argument for tracking macros — the three nutrients that actually supply your calories.

Macronutrients are protein, carbohydrates, and fat. The amount of each you eat (in grams) shapes how satisfied you feel, how much energy you have for training, and whether your weight loss is mostly fat or mostly muscle. Counting calories tells you how much; counting macros tells you what it's made of.

The calories inside the macros

Everything starts with the energy density of the three nutrients:

Protein: 4 kcal per gram
Carbs:   4 kcal per gram
Fat:     9 kcal per gram

(A fourth macronutrient — alcohol — chips in 7 kcal per gram, but it's not something you build a diet plan around.) Because fat carries more than twice the energy of protein or carbs by weight, the same handful of grams can look very different on the calorie ledger.

Step 1 — fix your calorie target

Macros hang off a calorie number, so that comes first. Find your maintenance level (TDEE — your resting burn times an activity factor) and adjust for your goal:

Cut:      TDEE − 300 to 500 kcal
Maintain: TDEE
Bulk:     TDEE + 300 to 500 kcal

Step 2 — anchor the protein

Protein is the marquee macro, and there's a reason it comes first: it's the one with the priority job (building and repairing tissue, keeping you full) and the one most people under-eat. A practical starting range by body weight:

Anyone planning to gain muscle or spare muscle while losing fat should sit toward the top of that range. Protein is also the most satiating macro — people eating adequate protein simply feel less hungry on the same calories.

Step 3 — allocate the rest

Fat has a minimum you shouldn't drop below (roughly 20–35% of calories is the commonly cited range; hormones and fat-soluble vitamins depend on it). Carbs fill the remainder and fuel training. The routine:

Fat   = (calories × 0.25) ÷ 9 grams
Carbs = (calories − protein kcal − fat kcal) ÷ 4 grams

A full worked example

A 30-year-old man, 175 cm, 75 kg, moderately active, maintaining weight, with a 1.6 g/kg protein goal:

TDEE ≈ 2,633 kcal → target 2,633 kcal
Protein = 75 × 1.6 = 120 g  → 120 × 4 = 480 kcal
Fat     = 2,633 × 0.25 ÷ 9  ≈ 73 g  → 73 × 9 ≈ 658 kcal
Remaining for carbs = 2,633 − 480 − 658 = 1,495 kcal
Carbs   = 1,495 ÷ 4 ≈ 374 g

Check: 480 + 658 + 1,495 ≈ 2,633 kcal ✓

Same person cutting at ~500 kcal below maintenance:

Target 2,133 kcal
Protein = 120 g   (480 kcal) — keep it high while cutting
Fat     = 2,133 × 0.25 ÷ 9 ≈ 59 g   (533 kcal)
Carbs   = (2,133 − 480 − 533) ÷ 4 ≈ 280 g

Notice what happens: the cut mostly trims carbs and fat, leaving protein untouched. That's the deliberate design — when calories drop, protein is the last thing you sacrifice.

How the split lands in real food

Talking in grams is precise but abstract. A quick translation for the maintaining example above:

The three honest caveats

  • These are estimates, not chemistry. Your body's response to a given split varies, and a "perfect" macro ratio is a myth. What matters most is protein adequacy, calorie level, and fibre — all the rest is fine-tuning.
  • Numbers work, but they cost effort. Weighing and logging every serving is a real tax on attention. Many people track strictly for a few weeks to lock in portion instincts, then switch to looser eyeballing.
  • Adjust on feedback, not faith. Give a plan two to three weeks, then check the trend: energy in training, hunger between meals, weight direction. Shift one dial at a time — usually carbs first — rather than rewiring everything weekly.
